1. WARM-UP CIRCUIT (3-4 rounds, minimal rest):
• Push-ups
• Air squats
This is metabolic priming.
You’re elevating your heart rate, raising core temperature, and activating your muscles – getting your body ready before you even start your main back workout ⤴
Wide grip, chin-ups, different grip variations.
This is your foundation – full range of motion, no kipping, no momentum.
Just controlled strength on every rep.
Hammer Strength row (or heavy rowing movement)
Superset with metabolic burst movement
The rowing targets your back + the metabolic movement keeps heart rate elevated:
4 seconds lowering
1 second pause at bottom
1 second lifting
1 second squeeze at top
Cable lat pulldowns (various angles)
Superset with another metabolic movement
Keep the squeeze intentional:
Your attention should be locked on the exact muscle that’s firing, because that’s what improves activation, form, and growth.
When the mind connects to the muscle, every rep becomes more effective.
• Rear delt machine
• Upper back isolation movements
• Lighter weight, higher reps, full contraction focus
By this point, you’re already fatigued from the supersets.
This is the pump work that finishes the job.
Straight sets let you cool down between exercises.
Supersets keep metabolic demand high throughout the entire workout.
You stay in a hypertrophic state from warm-up to finisher.
Metabolic warm-up → Pull-ups → Heavy rowing superset → Lat-focused superset → Isolation finisher
